Mission: Develop an efficient aerobic engine that improves endurance, recovery, fat utilization, and long-duration performance while minimizing fatigue and preserving strength.

Why This Matters for Spartan

The Spartan Ultra is an endurance event disguised as an obstacle race.

The obstacles are memorable.

ENGINE develops the systems that allow you to keep moving long after fatigue begins.

Mission Objectives

Today's mission is successful if you:

  • Stay within your prescribed heart-rate zone.
  • Resist the temptation to run too fast.
  • Finish feeling capable of doing more.
  • Practice controlled breathing throughout.
  • Complete the cooldown and recovery.

Coach's Challenge

Win today's workout by slowing down.

If your heart rate rises above your prescribed Zone 2 target, intentionally reduce your pace or walk until it returns to the desired range.

This requires discipline.

It may feel like you're capable of going faster.

You probably are.

But today's goal is to build the engine—not test it.

The athlete who learns patience today is the athlete who still has energy after 20 miles on race day.

Avoid:

  • Chasing pace.
  • Running in Zone 4.
  • Ignoring heart-rate alerts.
  • Skipping the warm-up.

Running Technique

Focus on:

  • Relaxed shoulders
  • Tall posture
  • Short stride
  • Quick cadence
  • Soft foot strike
  • Controlled breathing

Optional Monthly Benchmark

Every fourth week replace today's session with ONE of the following:

  • 5K Time Trial
  • 45-minute Trail Hike
  • Zone 2 Efficiency Test

Benchmark.

Recover.

Resume training.


Progression

Increase only ONE variable at a time.

Choose ONE:

  • Add 5 minutes
  • Increase distance slightly
  • Improve efficiency at the same heart rate

Never increase all three simultaneously.

Patience compounds.


Cooldown

  • 5–10 minute walk

Below 110 BPM before ending the session.


Recovery Mobility

  • Calf Stretch — 2 × 30 sec
  • Hamstring Stretch — 2 × 30 sec
  • Hip Flexor Stretch — 2 × 30 sec
  • Figure-4 Stretch — 2 × 30 sec
  • Thoracic Rotation — 2 minutes
  • Diaphragmatic Breathing — 2 minutes

Post-Workout Fuel

Consume within 60 minutes.
